TriFit Takes: "What shoe do I wear for my workout?"

One of the most common questions: “I do a combination of workout styles, do I just wear running shoes for the lifting, or lifting shoes for the running?” I think the shoe companies are hearing you.

HYROX, Bootcamps, CrossFit, and many more workout choices can include a combination of performance skills, running, jumping, and traditional lifting. Many coaches and athletes are aware that certain shoes perform best for the specific lift. Example being, a thin flat (barefoot-ish) style shoe for deadlift, high heel rigid and stable support for squatting, and some combination of for the rest of the lifting session. Many traditional gym goers do well with a combination shoe (like the Nike Metcon series), which we can list out some favorite options further down. Then there is running, which seems to have a lower tolerance to entry, meaning if you’re running, you tend to want to be in a running shoe.

Like I alluded to, the shoe market has done well to build a little bit of spice to their “cross trainer’s” -

throwback to my favorite, the Nike Metcon 5 & 6 with removable heel wedges…

The market has created a niche for “cross trainers” that traditionally do well for standing or fitness classes that emphasize more traditional weight lifting. Think, lower body workout class with interval/cardio primarily on the assault bike, rowers and various plyometrics like box jumps. Let’s call these shoes “cross trainers” as they can jump, pivot and cut, but running for more than 200 meters would be “clunky.” They are not as rigid and stable as a true weight lifting shoe, nor are they as flexible or light as a running shoe.

Okay, so to the question, what do I wear?

Traditionally, I steer people to the cross trainers, unless the class is heavy on running (e.g. HYROX) and then I would concede to the more influential variable, running volume. Often, I tell them to bring two pairs of shoes and swap real fast during the workout. Consider it practice for a future triathlon I convince you to sign up for… or just another 30 second complexity to your exercise.

So here are some quick examples of recommendations/categories I have given.

           Cross Trainers

: EMOM style weight lifting, short bursts of movements, jumping and alternative cardio (assault bike, rowers, ski erg) in which running and pounding the pavement isn't a key section of time.

           Running Shoe

: HYROX, gym classes with > 2 minute sections of running, and non-running activities primarily jumping. No real “heavy lifting” but there may be lighter, higher rep, tabata style training movements with some weight. *I DO TEND TO RECOMMEND STABLE/NEUTRAL running shoes even for people who traditionally wouldn’t wear a stability shoe, for the caveat of it still being a class, so relatively low run mileage & focus is also stability for the weight lifting.

Examples, what you really care about. Remember, these categories are arbitrary. This is where I would place things.

           HYROX or Heavy Run-based Workouts:

           – AKA running is critical to overall time –

            Puma Deviate Nitro 4 HYROX:

I am excited to see where this goes. It is a new front to the market, more like a palm branch from the running shoe market. The Deviate Nitro series has built a solid performance shoe in the running world, and has leapt into the super shoe forefront. Now, Puma has taken this success and branched into the world of HYROX. I will probably recommend this shoe to a lot of members to run-heavy workout classes

Saucony Endorphin Pro 4: A fan favorite entry super shoe for runners, but also stable enough to get through the HYROX workouts… probably for someone chasing top 10%.

New Balance Fuelcell Supercomp Trainer v3:

Quite the mouthful, but a less aggressive “super trainer” in the running world. Prioritize stability and comfort over cutting edge speed.

            Adidas Boston 13:

Personal favorite of mine for tempo running, but also stable enough for the dynamic fitness class, lower stack height than the “traditional super racer/trainer” and I would prefer that for agility tasks.

– As you can see, I have this category leaning toward running shoes, but not the top tier performance ones if you were going for the Marathon PR –

           Cross Training, HIIT, Bootcamp Classes

           – Some larger chunks of running involved –

            Nike Metcon Free:

A shoe I often recommend, has a little more flexibility than the traditional Metcon. Not the best for longer bursts of running, but a solid lifting shoe that gives some versatility.

            Brooks Adrenaline or Glycerin “GTS:”

There are older/newer shoe models that will date this article, but the trend will typically stay consistent. This is a more stable shoe from Brooks, but also one of the more cushioned trainers, so it would still be run>weight shoe.

           Functional Fitness Training

           – Mostly lifting patterns and skill movements, alternative cardio and minimal running –

            Nike Metcon:

Classic, and frankly I am on my 5th pair, so you know how I feel about this shoe. However, you won’t see me jogging in the shoe. Jumping can be stiff if you are sensitive, but very stable and tailored well to my heavy lifting mixed workouts.

            Reebok Nano:

Stable option, trying to merge the gap from traditional squat shoes and still relatively comfortable in a short burst of jumping/running. More of “jack of all trades.”

            Nobull Strength Trainer:

Flat and firm, stable and good feel of the ground. Not as much “give” for the jumping activities, and definitely not running.

So, there are plenty of options out there, and many individual opinions. The good thing is that what we know from the running shoe market is that we have no definitive category or shoe that you have to wear.

           Ultimately, wear whatever is comfortable

. Hopefully this guide will help you find what works.

           The Race: Ironman Florida

Choosing an Ironman

When choosing an Ironman, I (CA) was pretty adamant that it had to be a driveable distance. I did not want to fly with the bike (at least not the first race), so that left us with a few options. We considered this race (Florida) as well as Maryland and Chattanooga. If I had been willing to fly with all of the equipment, Mitch ultimately probably would have chosen Ironman Arizona.

The race venue options started broad, and had to taper in as we realized driving made the logistics more feasible. I (Mitch) wanted the race with a longstanding history and minimal cancellations. I wanted to get the full race day if I trained that hard. Arizona was my #1 pick if we did not have to fly, because it was a lake swim and the bike/run course was beautiful. Florida has a lot of similar pros, but with an unpredictable ocean swim and potential sealife. Maryland has a history of swim cancellations, potential for greater heat in September (AZ and FL in November) and also occasional jellyfish issues. I also began to consider Ironman Chattanooga because I loved the bike course in the 70.3 we did this year, but the current assisted swim and history of swim cancellations had me too concerned. Finally, I spoke with several Ironman veterans and they agreed Florida was the best “bet” and has a long history. I was also pleased to learn that the Florida bike course is not pancake flat, I prefer some rolling terrain.

The ultimate decision came when we found out we were pregnant. We knew this would potentially be a key determining factor, and it was. It worked in my favor (Mitch) since I had been favoring Ironman Florida over the rest. It fit the timeline!

We chose to arrive on Wednesday, October 29th due to the long drive. We arrived later in the afternoon, so that check-in could be completed the next day. Check-In was completed on Thursday, October 30th, with the bike check-in being on Friday, October 31st. The check-in process was simple, only taking about 15 minutes. This year, they were given bookbags at check-in (hat and shirt were given at the finish line).

For the athlete (from Mitch’s perspective)

Ironman Florida has been around for over 20 years, and that is evident. The organization of the pre race events, athlete village, race course, and accommodations were excellent. Even down to the small details of food vouchers, it was well done. Obviously the athletes care most about the race course, and that was well planned. The Athlete guide did a great job of laying everything out, and Facebook groups filling in the personal twists. Local athletes were good about organizing unofficial bike rides during the week before the race, with those details mostly on Facebook. Ironman organized a shake out run and practice swim, both of which provide a comfortable environment to get the last minute sessions done. Therefore, race day was smooth. All of the meetings, bag drop offs, and information had been laid out and explained well. I did find the Q&A meeting helpful as well.

Race day always starts early, however, since most of our gear was already packed, the only real responsibility of the morning was to pump up tires and add nutrition to the bikes. After that, we “stretched in the heat of the hotel” and worked our way to the beach 30-45 minutes before the race. Standing on the beach with the support crew was cold, but the time went by fast. Before we knew it, we were lining up to jump in the water.

Overall, I would say that this was a relatively easy race to spectate. Though, the race director recommended not driving any part of the course. If you stay around Pier Park, you are able to easily see each part of the race. You can easily see the end of the bike and walk to watch your athlete come out on the run. Also, the marathon is two loops, so you get to see them halfway through the marathon as well!

Though we chose to stay in a hotel that we could walk everywhere, there is plenty of parking at Pier Park if you chose to stay a little further away from transition/Ironman Village.

. To be fully transparent, this was the right decision for us due to the amount of Hilton Points that we had, but was the more expensive option if you were paying with cash. Though it was more expensive, it may have still been the decision that we made as it was incredibly convenient for the race weekend. This stay included breakfast each morning, opening at 7AM. However, on race morning, they did set up a light breakfast of Oatmeal, fruit, and protein bars for those staying at the hotel. This hotel is right next to Pier Park where there are shops, food, and the finish line. It’s an easy walk across a parking lot to Aaron Bessant Park where the Ironman Village was located. With each room being a suite, it was a good amount of room considering the triathlon gear that we were traveling with.

We had family members that stayed in Calypso Tower (tower 3), which is right next to the Embassy Suites. These were condos with full kitchens and depending on your needs, this could be a better option. It was cheaper and could easily be split between multiple families depending on who you are traveling with. The specific condo they had had a balcony that overlooked the road where the athletes bike and run.

The Pier that the athletes swim around on race day is a simple “adventure” that we did while there. We arrived on Wednesday and it was $4 to get onto the pier. However, on Thursday and Friday, Ironman had taken care of the cost; it was free to walk the Pier. I would recommend walking the Pier as it gives the spectators a good perspective of the length of the swim. Also, the water is so clear that you are able to see marine life (we saw jelly fish, a small shark, and a small school of fish)! The Pier is restricted to VIP access the day of the race.

For the first two days that we were there (Wednesday and Thursday) it was very overcast and windy. Layers and a light jacket were appropriate for those days. The sun began to come out on Friday where a jacket was no longer needed. On Saturday morning (race day), it was cool in the morning on the beach. As a spectator, I wore long packets, a jacket, and ear warmers; though cool, overall comfortable. It began to warm up quickly once the sun came out. During the middle of the day, I wore leggings and a t-shirt; some spectators were even in shorts. By the evening, we were back in long sleeves and a jacket.

We really enjoyed our time in Florida. This was our second “Ironman” event and the plan will be to continue to do more. These events are really well run and a great experience for both the athlete and the spectator.

. Almost a year later, and it’s still one of the coolest experiences we have had. Since I decided to start blogging these trips, I thought I’d look through my notes and outline the process, because doing a triathlon all the way across the country was no easy task!

As you can imagine, completing a triathlon all the way across the country took a lot of planning. We went in with the mindset of “complete, not compete” which really helped us make some decisions along the way. One of the first decisions that we had to make was how Mitch planned to bike. There are two options: Ship his bike to California or rent a bike for him. Thankfully, the Escape from Alcatraz website was very helpful with navigating some of this.

Shipping the bike was approximately $500. We would have dropped it off at a local bike shop in Columbia, SC and picked it up during check-in once we got to the triathlon. Though this was a good option that we may use in the future for other triathlons, we chose to rent a bike. We rented the bike through a company called

which was a company that was working with this specific triathlon. For 2025’s triathlon, it looks like Escape from Alcatraz has partnered with a different company. The bike rental was a couple hundred dollars cheaper than shipping the bike and also included the helmet (one less thing to pack).

We were planning to be in California for an additional week after the triathlon, so our packing looked a little different. Most importantly, the boys had everything that they needed to complete the triathlon in their carry on bag (wet suit included). After the triathlon, we re-arranged our items, put everything needed for the triathlon into a checked bag, and sent it back to South Carolina with some family that had joined us for the trip.

           Check-In

Check in was a smooth process, even with the addition of picking up rental bikes. The line was very long, so go early and allot plenty of time; this is a big race. After getting the typical bibs and swag items, the boys had to pick up their rental bikes. Mitch was hesitant to rent a bike, but it made the most sense with how far we had to travel.

Flat pedals are provided on the rental bikes. You CAN bring your pedals to have the mechanics put on the bike for you. Many people rented bikes for this event, as it is such a travel destination race.

Our day began very early at approximately 3:30 AM. This is also the time that shuttles begin to leave the Marina Green area (transition). The morning of the race, our athletes took an uber from our hotel down to set-up transition, then got on the shuttle to head to Pier 3 where the ferry departs. You had to place any items NOT jumping in the water (jackets, shoes) with you in a bag at the bins before boarding the ferry.

You are on the ferry, waiting for approximately 1-2 hours before you get to jump. Athletes began to jump at 7AM; it takes 6-7 minutes to unload the entire boat. Plenty of bathrooms on the boat for the long wait.

Once exiting the swim, you proceed to a mini transition before the half mile run to transition. In this mini transition, you have the option to put on running shoes for the half mile run. Mitch packed shoes and planned to put them on for the run, however during race time he chose not to. He also ended up with a rock in his foot for the rest of the race… choose wisely.

Take an extra pair of googles on the ferry that you are willing to throw away. The worst thing would be for your googles to break and you have to complete the swim without them.

Our support crew took an Uber from the hotel to the transition area. This was not as simple as I had initially hoped for. You can put the address in, however there are several road closures which make the Uber drop off difficult. If you take an Uber, I would expect to get close, but still have a little bit to walk. If you are able to get close to the

Once the athletes begin to jump, they exit the water pretty quickly. On average, Mitch would complete a 1.5 mile lake swim in approximately 40 minutes, however he swam this in 21 minutes and 53 seconds. It’s easiest to watch from Marina Green beach on the Golden Gate side of the St. Francis Yacht Club. Once the swimmers exit, they will go through a mini transition area as there is a half mile run to transition. We saw our athletes through the mini transition area and then did not see them again until they came back in from the bike.

We were able to walk to most of our “adventures” and to dinner, but the race itself was a little far. The morning of the race, we took an uber.

The ferry to Alcatraz is approximately a 0.7 mile walk from our hotel and you must arrive 30 minutes prior to the boat leaving. We purchased tickets approximately 1 week in advance. For anyone who is like me and always wants to know where the nearest bathroom is: you're covered. There are bathrooms located at the boarding area, on the ferry, as well as on the island. This adventure took us approximately 2.5 hours.

While eating dinner at Taco Cantina, we were already at Pier 39, so we took full advantage of the Sea Lion Viewing. I would say that Pier 39 is very commercialized and “touristy”, but the Sea Lions were a highlight of our trip!

While at the pier, I found one of my favorite kinds of souvenirs- a Christmas ornament! I love collecting ornaments from every place that we visit, and this shop didn’t disappoint. My mom was even able to get one with all of our names on it!

. After lunch one day, we were able to walk over and get an ice cream treat. It’s a great spot not only for dessert, but also for picking up small Ghiradelli chocolates for souvenirs- they have more favors than you can imagine!

I seriously underestimated how many layers I would need to watch this event. Since the race was in June, I assumed the weather would be mild, but I was wrong. I needed multiple layers and a jacket. There was also significant wind once down by the water.

Overall, this was a bucket list race and one that I would recommend completing (or spectating) once in your life!

           Check-In

This year, Ironman Chattanooga 70.3 was held on Sunday, May 18th. We began our journey to Chattanooga from Columbia, SC on Friday, May 16th. We arrived in Chattanooga at approximately 2:30 PM, giving us just enough time to park, check-in, and prepare for the 3 PM Athlete briefing. During the check-in process, the athletes were provided with their timing chip, packet with their bib number, swim caps, bookbag, and shirt. Going to the athlete meeting at this time was significantly less crowded than what we saw on Saturday. After the athlete meeting, we explored the Ironman Village and the Ironman Store.

Bike check-in began at 9:30 AM on Saturday, May 17th. It was super smooth since all the check in process had been done.

Quick Tips:

The shirts that were provided at check-in ran small. The athletes that were normally a size L t-shirt needed an XL. We found this to be the case with shirts in the Ironman store as well.

The shirts in the ironman store, specific to this race (with the athletes names on them), sold out quickly. We did not purchase on Friday and by the time we went back mid day on Saturday, most sizes were sold out for the men.

At the end of the race, they provide you with an Ironman 70.3 Chattanooga “Finisher” hat. We purchased a hat the day before, not realizing the athletes would be given one, along with their medal.

For the athlete

This race day looked a little bit different due to the swim being canceled. Mildly stressful, since the athletes “flow” was thrown off. The race started an hour later than originally planned and was a time trial start on the bike. It’s weird having your socks and bike shoes on, standing around in line as the volunteers usher you to the start line. The athletes were released by bib number sequentially (at check in, you were assigned a bib number based on how quickly you felt that you could finish the bike). Though it was as organized as it could be, it made for a crowded bike course.

Prior to coming to the event, we registered our TriClub, TriFit Physical Therapy & Performance. This provided us with access to the TriClub Village where we were able to set up a tent, chairs, have food, etc to be able to wait on our athletes and watch the race. The TriClub area is positioned right on the water. It was easily accessible to bathrooms, transition, and the finish line! For rules and regulations for the TriClub area,

We stayed in a hotel that was easily walkable to the race area. However, the city of Chattanooga has quite a few public lots (paid parking) that were easily accessible - we never struggled with parking throughout our trip.
This was a great race to spectate! For anyone that hasn’t experienced a time trial start- they get them out QUICKLY. If you think you have an estimated time that your athlete will be out of the transition area - get there earlier. We missed 2 out of 3 of our athletes due to them being released much faster than anticipated.

We chose to only watch loop one, then head over to the finish line to watch them finish the race. We were able to find a spot, close to the finish to watch them complete the race!

If you know me, you know that I am always going to know where the bathroom is (The Iron Throne tour, if you will?). Ironman did a great job of having plenty of accessible porta potties in the area. However, if you aren’t a porta potty lover (because who is?) I was pleased with the amount of public bathrooms that were available. One set of public bathrooms are conveniently located on the campus of the Chattanooga Aquarium, directly across from Ironman Village. Though a little hidden, these bathrooms were easily accessible and very clean.

We enjoyed every meal that we had in Chattanooga and I can’t always say that about everywhere that we travel! The first night, we enjoyed dinner at Totto Sushi & Grill, recommended to us by Chattanooga locals (thanks Aimee & Zachary!). We are always looking for good ice cream and we found that at
